Kona is not difficult because any one piece of the course is extreme. It is difficult because the environment quietly increases the cost of almost every decision you make.

The swim is warm. The bike is exposed. The wind is unpredictable. The black lava absorbs and radiates heat. The run places its loneliest and hottest stretches after you have already been racing for most of the day. And because this is the World Championship, the athletes around you will make perfectly appropriate pacing look conservative.

That combination changes the race.

You already did the work required to get here. Race day is not the time to prove it again. The athletes who have their best Kona performances are usually the ones who can stay patient longer than they want to, keep fueling when the environment makes fueling inconvenient, cool before heat becomes a problem, and wait until the marathon gives them enough information to start racing the outcome.

Patience buys options. Kona rewards the athlete who preserves the most good options for the final 90 minutes of the day.
2026 update status: the complete 2026 Athlete Guide is not yet published. The course architecture and stable Kona execution principles below are usable now. Exact 2026 check-in times, wave assignments, gear-bag access, personal-needs rules, aid-station products, road closures, shuttle details, and race-morning windows are intentionally marked for re-verification once IRONMAN publishes the 2026 guide.

Kona is often described as a hot, windy IRONMAN. That is true, but incomplete. The defining problem is cumulative environmental load. The athlete is exposed to warm conditions from the swim onward. By the time the run becomes difficult, heat, dehydration risk, gastrointestinal strain, wind-related muscular cost, and race-day excitement have already been accumulating for hours.

The terrain itself is moderate by IRONMAN standards. That is exactly why the course tempts athletes to ride too hard. There is no giant mountain forcing restraint. There are long, steady sections where athletes can choose to make the day expensive without realizing it.

The Five Kona Problems

  1. A World Championship field changes your reference points. People who normally look fast may simply be appropriately paced for their day. Do not adopt the field's behavior as your plan.
  2. Wind makes speed misleading. Bike speed can change dramatically with almost no change in physiological cost. Race power, HR, RPE, and body state—not mph.
  3. Heat accumulates before it announces itself. Cooling and hydration must begin while you still feel fine.
  4. The bike has a long delayed penalty. Over-riding early may not hurt until mile 80, or until the Queen K on the run.
  5. The run becomes mentally quiet exactly when the body is most stressed. Aliʻi gives you energy; the Queen K and Energy Lab take it away. Your internal process has to replace the crowd.

02 / Final 3–4 Weeks

Arrive Rested, Heat-Ready, and Certain

The final weeks are not for acquiring fitness. They are for making the fitness you already own usable in Kona.

Training Priorities

  • Preserve frequency while reducing total stress.
  • Keep short race-specific exposures to bike power, run effort, and swim tempo so race feel stays familiar.
  • Practice non-wetsuit swimming if that is not normal for you.
  • Ride steady-state aero efforts. Kona rewards an athlete who can sit aero and produce controlled power for a long time.
  • Use windy outdoor days as handling practice instead of avoiding them.
  • Do not “panic train.” A missed workout inside the final 10–14 days is almost never repaired by making the next workout harder.

Equipment Certainty

Every major race-day choice should be settled before travel: wheel depth, helmet, hydration storage, race kit, swim skin, goggles, shoes, socks, run hat/visor, nutrition storage, computer screens, tire choice, gearing, and repair kit.

QT2 final-week rule: it is more important to arrive rested than sharp. If the choice is between one more impressive workout and restoring the body, restore the body.

03 / Heat Acclimation

Prepare for the Environment Without Ruining the Training

Heat acclimation should improve thermoregulation, not become a separate endurance event. The practical goals are improved plasma volume, earlier and more efficient sweating, better tolerance of elevated skin/core temperature, and less psychological shock when the race becomes hot.

Practical QT2 Approach

  • Begin approximately 2–3 weeks out if your home environment is materially cooler than Kona.
  • One meaningful heat exposure per day is enough.
  • Use overdressed easy runs, indoor trainer/treadmill sessions with reduced cooling, or sauna exposure.
  • Place sauna after training when possible, especially after the day's harder work.
  • Build sauna duration progressively; there is no prize for surviving the first session.
  • Do not turn key quality workouts into heat-survival workouts. Fitness quality still matters.
  • Continue practicing race-day fluid volumes during the heat block. Heat adaptation without gut adaptation leaves an execution gap.

What Heat Acclimation Does Not Do

It does not make Kona “not hot.” It does not eliminate cardiac drift. It does not mean you can ride normal cool-weather power regardless of body state. It simply gives you a larger operating window.

04 / Travel & Arrival

Do Not Start Race Week Already Behind

QT2's 2025 Kona race recap was useful here because it moved beyond theory. Athletes who arrived roughly a week ahead valued the additional time for heat and time-zone adjustment, bike/run reconnaissance, practice swimming, and simply allowing race-week tasks to breathe. An athlete who arrived Tuesday said she would go a few days earlier next time.

How Early?

There is no universal magic number. But if your life allows it, arriving early enough that the final four days do not contain travel recovery, bike assembly, ocean familiarization, heat adjustment, course recon, athlete check-in, expo time, and every social event at once is valuable.

Travel Logistics

  • Book bike travel with an airline whose bike policy you understand before arriving at the airport.
  • Know the bike-case weight limit. Kona return trips invite athletes to throw souvenirs into the case and accidentally exceed it.
  • Bring irreplaceable race nutrition and small race-specific equipment with you rather than relying on island inventory.
  • Choose lodging with race-morning access in mind. Aliʻi Drive proximity can materially simplify race week and race morning.
  • If staying north of town, study road-closure and shuttle rules as soon as 2026 information is released.

Time-Zone Strategy

For mainland athletes, particularly East Coast athletes, the natural tendency to wake early can be useful. Race morning begins early. There is no requirement to stay awake late enough to “be on Hawaiʻi time” if going to bed early and waking early is helping you sleep.

05 / Race Week

The Week Is Part of the Race

Kona creates more opportunities to waste energy than almost any race in the sport: training swims, athlete events, sponsor activations, expo time, the Parade of Nations, underpants run, friends, restaurants, pros everywhere, and constant movement along Aliʻi Drive.

Enjoy the event. Just do it intentionally.

Worth Doing

  • Swim the actual course. For athletes without frequent ocean experience, this is high-value reconnaissance.
  • Official practice swim, if schedule allows. QT2 athletes have described the race-like environment as particularly useful for learning swim-skin feel, contact, and sighting.
  • Targeted Hawi recon. Ride the wind-relevant portion of the course if handling confidence is a meaningful limiter.
  • Short run recon. See Aliʻi, Palani, and portions of the Queen K so the transitions between environments are familiar.
  • One controlled expo visit. Get what you need and leave.

Optional, Depending on the Athlete

If an event costs sleep, adds hours on your feet, or forces you to eat at an awkward time, it has to earn its place.

Race week is not a checklist of Kona experiences. Your first job is still to race well Saturday.

06 / Check-In & Gear Logistics

Know the Sequence Before Friday

Kona's transition system is more controlled than what many athletes experience at a standard IRONMAN. The latest published race-week flow reinforces several stable operational realities that should shape your planning even before the 2026 guide drops.

Race-Morning Flow — Stable Planning Assumptions

  • Athletes move through body-marking/tattoo check before transition.
  • Bike and run personal-needs bags are dropped before entering transition.
  • Transition is effectively an entry-only flow once you begin moving through the system.
  • You have full access to the bike, but recent Kona procedures have not allowed normal access to the Bike Gear Bag or Run Gear Bag race morning.
  • Pumps and bike technicians have been available inside transition.
  • Pre-swim toilets have historically been available outside the controlled transition area near the hotel.

The practical consequence is simple: the bag you check the day before needs to be complete. Do not build a plan around fixing it race morning.

Verify for 2026 when the Athlete Guide is published:
  • final athlete check-in deadline and location;
  • briefing requirements;
  • bike and gear check-in windows;
  • what may be placed in bike/run personal-needs bags;
  • body-marking/tattoo procedures;
  • transition opening/closing time;
  • gear-bag access rules;
  • post-race gear retrieval;
  • parking, shuttles, and road-closure instructions.

Training-Safety Note

Current official Kona course information specifically warns athletes against riding south of Kona town during race-week training. Do not interpret “I want to recon the whole course” as permission to ride unsafe in-town/southern roads. The high-value bike recon is Queen K and, especially, the Kawaihae–Hawi section.

07 / Race Morning

Keep the Arousal Level in the Middle

Kona race morning can feel like the Super Bowl of triathlon. That does not mean your physiology needs Super Bowl intensity at 5:30 a.m.

Breakfast

Use the breakfast you practiced. QT2's traditional race-morning model is simple carbohydrate, fluid/electrolyte, and a small amount of protein—often applesauce, banana, whey protein, and sports drink—completed roughly three hours before the athlete's swim start, then continued sipping and a gel near the start according to the individual fueling plan.

Sunscreen

Apply it before leaving your lodging. Reapply whenever the race offers the opportunity. Kona is not the place to discover a missed patch on your shoulders six hours later.

Swim Staging

  • Know the exact 2026 wave staging deadline.
  • Do not leave yourself at the back of a large group that must swim out to an in-water start on a short clock.
  • Use the swim-out as enough movement to get the body ready; do not turn it into a sprint.
  • Take note of cap colors immediately ahead of and behind your wave.

08 / Swim Course & Execution

Kailua Bay: Fast Water, Fast Field

The water is very salty and therefore buoyant. Visibility is typically excellent. Small swell and chop can exist even when the bay looks calm from shore. The course is visually simple compared with many open-water swims.

The World Championship Effect

The biggest difference is not the water. It is the field. A swimmer who is normally near the front of an age group may be surrounded by more athletes of similar or greater ability than usual.

  • Start where you belong in this field—not where you normally belong locally.
  • Expect more contact at the start and turns.
  • Do not interpret being passed by a later cap color as evidence that you are swimming badly.
  • Do not chase faster later-wave swimmers who catch you decisively.
  • If you catch an earlier cap color early, move through cleanly rather than settling onto slower feet.
  • Stay relaxed through the turns; fighting for the inside line usually has poor return on investment.

First 300 m

Get out with purpose, establish space, then settle. The goal is not to swim the opening five minutes like a 1500-meter race.

Middle

Tempo, long strokes, purposeful drafting, minimal unnecessary sighting. Because the water is clear, use the swimmers and course infrastructure to reduce head lifting.

Final 200 m

Increase kick progressively. The objective is circulation and readiness for the long transition movement, not sprinting the beach.

Get out of the water feeling like you completed the swim you planned—not like you survived the first event of a championship.

09 / T1

Efficient, Not Frantic

The key transition objective is to reduce the enormous swim-to-bike heart-rate spike rather than extend it.

  • Move forward continuously.
  • Use freshwater rinse if available and helpful.
  • Apply sunscreen.
  • Helmet on correctly before touching the bike.
  • Get onto the bike and begin the deliberate settling process.

Do not evaluate bike legs in the first five minutes. Your body is still redistributing blood flow and dealing with the emotional spike of race start.

The official Kona route is not simply “Queen K to Hawi and back.” The first and final miles move through a specific in-town sequence before the long highway section begins. Knowing that sequence matters because the first 10 miles are exactly where athletes are most excited, most congested, and least physiologically settled.

Current official course baseline: 112 miles / 180.2 km, approximately 5,814 ft / 1,772 m of gain. The highway portion is rolling, with repeated quarter- to one-mile hills and grades reaching roughly 6% in places. The overall problem is not steep climbing; it is repeated exposure, wind, and the cost of riding those rollers poorly.
A. Kailua Pier → Palani Road Mount Line
Race start of the bike · immediate excitement

You leave transition at Kailua Pier and do not mount until the designated mount area on Palani Road. This is not the place to make up transition time. Get clipped in cleanly and let the first several minutes be about organization.

What you see: crowds, barriers, athletes everywhere. What it means: your arousal is higher than your actual sustainable bike effort. What to do: settle before you race.

B. Palani → Kuakini Highway → Loloku → Kona Commons
Short climb · multiple turns · shopping district

Climb Palani, turn left/north onto Kuakini toward Old Airport Park, then right onto Loloku Street and left through the Kona Commons access road behind Target. These turns come before the course opens up and are easy places to surge around other riders.

Landmark: Target / Kona Commons. Cue: you are still in the settling zone. Eat or drink only when handling is simple.

C. Makala → Queen K South → Palani Descent
First Queen K exposure · controlled descent · no-pass zone

Turn right onto Makala Boulevard, then right/south onto Queen Kaʻahumanu Highway toward Palani. The Palani descent is designated as a no-pass zone in current official materials because it is short, steep, fast, and crowded. Penalties can be issued for dangerous riding.

Do not use this descent to gain 15 seconds. Brake before the turn, hold line, and let the road come to you.

D. Kuakini South → Kahakai Estates Turnaround → Palani
In-town out-and-back · final congestion before the highway

After the Palani descent, turn left/south onto Kuakini, continue toward the Kahakai Estates turnaround, then return north on Kuakini and climb Palani again.

This is one of the most deceptive parts of the day because the crowds and direction changes make it feel like a short-course race. It is not. The real bike has not started yet.

Cue: when you turn back up Palani, think “finish settling.”

E. Palani → Queen K North
The real Kona bike begins

Turn left/north onto Queen Kaʻahumanu Highway. The visual environment changes quickly: wider road, lava fields, long sightlines, airport infrastructure, and fewer spectators. This is where athletes finally have room to ride.

Your job: aero position, fueling rhythm, hydration rhythm, and patience.

F. Kona International Airport / Honokōhau → Waikoloa

The airport is one of the first useful macro-landmarks north of town. Once beyond it, the road feels increasingly exposed and open. The rollers are not dramatic, which is exactly why athletes overproduce power on them.

What you see: long road, modest rollers, black lava, ocean glimpses. What it means: speed may feel cheap. What to do: keep normalized power boring.

G. Waikoloa Road Area → Kawaihae Junction
Wind becomes more consequential · long sightlines

As you continue north, Kawaihae becomes the next major geographic landmark. Do not use a slower-than-expected average speed as evidence that the ride is going badly. Wind and rolling terrain can move speed significantly without changing the correct effort.

If the computer is bothering you, stop looking at mph.

H. Kawaihae Junction → Harbor → Akoni Pule Highway
Course transition · approximately one mile toward harbor before Hwy 270

At Kawaihae Junction the course turns left toward Kawaihae Harbor for roughly a mile, then turns right/north onto Akoni Pule Highway (Hwy 270). This is the start of the famous Hawi section.

Landmark: Kawaihae Harbor. Cue: “new race problem.” Check posture, fueling, and grip before the wind section builds.

I. Akoni Pule Highway → Hawi
Long gradual climb · rolling hills · most famous wind exposure

The road trends upward toward Hawi through a sequence of rolling quarter- to one-mile hills. Official course materials note grades up to roughly 6%. The physical challenge is not one steep climb; it is the cumulative climb plus crosswind/headwind exposure.

Vegetation and terrain begin to look different as you move north and gain elevation. The visual change is useful: when the road begins feeling less like open lava highway and more like the Kohala district, you are approaching the upper part of the course.

Headwind is virtual gradient. Shift. Hold target. Accept speed.

J. Hawi Turnaround / Checkpoint / Personal Needs Zone
Official checkpoint · just beyond halfway

The Hawi turnaround is an official timing checkpoint. Personal needs has historically been positioned just after the turnaround on the return side. Do not mentally define this as “halfway” and become frustrated if the logistics sit several miles beyond your mental midpoint.

If using personal needs: know the bag contents in order. Grab, refill, leave.

K. Hawi Descent → Kawaihae
Potentially very fast · potentially very windy · high concentration

This section can produce completely different races from year to year. Tailwind can create huge speed; headwind can make a descent feel absurdly slow. Crosswinds can arrive without much warning. Do not assume the wind direction on the climb predicts the return.

Stay aero when it improves stability for you, keep weight distribution calm, and maintain a loose grip. If feeding at high speed is unsafe, create a deliberate fueling window before the fastest section rather than accidentally missing 30 minutes.

L. Kawaihae Harbor → Climb Back to Queen K
Late-race climb · easy place to spike power

After descending from Hawi, turn through the Kawaihae area and climb back toward Queen K. This climb is not the hardest climb of the day on paper, but it arrives after the most mentally demanding bike section.

Do not “attack the return.” Stay inside the cap and let cadence protect the run.

M. Queen K South → Waikoloa → Airport
Afternoon heat · possible stronger wind · field attrition

This is where you begin seeing the consequences of the first half. Riders who looked strong outbound may now be sitting up, under-fueled, or fighting the wind. Your race should still look boring.

The airport becomes a psychologically valuable return landmark: once it reappears, you know the long highway portion is beginning to close.

Do not increase effort because Kona is finally visible in your head.

N. Makala / Kona Commons / Loloku → Kuakini → Palani → T2
Highway ends · turns return · transition preparation

The course leaves Queen K at Makala, returns through the Kona Commons access road and Loloku, then turns south on Kuakini to Palani and continues toward transition. After hours of straight highway, the sudden return of turns, traffic control, and spectators requires attention.

Finish the bike before you celebrate the bike. Stay sharp until dismount.

2025 Bike Aid-Station Baseline — Verify for 2026

The most recent published Kona guide placed full bike aid stations at approximately 15.2, 29.4, 37.6, 44.3, 53.4, 59.4, 74.3, 85.0, 97.6, and 103.4 miles. Use those distances now only to model bottle capacity and fueling windows. Rebuild the final carry plan when the 2026 guide confirms station locations and products.

11 / Bike Pacing

Flatten the Course Physiologically

The classic QT2 Kona guidance is a shallow U-shaped heart-rate profile: HR elevated from the swim, settling during the opening bike, stable through the middle, then gradually rising later as heat and accumulated load increase.

Interpret, Do Not Obey

Heat can elevate HR relative to a cooler IRONMAN. That does not mean every elevated HR is acceptable. Interpret HR alongside power, RPE, thirst, cooling, cognitive state, and gastrointestinal function.

Power Principles

  • Keep opening power clearly under control.
  • Meter power evenly on flats and gradual rollers.
  • Allow only modest, preplanned rises on climbs.
  • Avoid sustained spikes into headwind.
  • Do not “make up” lost speed after a slow section.
  • Use aero position as free speed whenever conditions are safe.
In Kona, the best bike split is the fastest ride that still lets you run your marathon.

12 / Kona Wind Strategy

Stop Trying to Win Against the Air

Kona wind is inconsistent by nature. It can change in direction and strength across the course and across the day. A headwind to Hawi does not guarantee a tailwind home. Forecast apps are useful context, not a contract.

Headwind

  • Stay aero.
  • Use gearing to keep cadence and power in the target range.
  • Accept lower speed.
  • Do not “muscle through” with a sustained power increase.

Crosswind / Gusts

  • Relax the grip. White-knuckling the bars makes the bike twitchier.
  • Keep upper body quiet.
  • Expect gusts at openings in vegetation and terrain.
  • Give other riders more room than usual.
  • Use the wheel depth you can actually control.

Tailwind

Do not overproduce power to chase a huge speed number. Once speed is high, incremental watts buy relatively little. Take the free speed and preserve the legs.

13 / Bike Fueling, Hydration & Cooling

Three Separate Jobs — With Real Geography

The mistake is treating these as one variable. The athlete should know carbohydrate per hour, fluid per hour, sodium per hour, and caffeine timing separately.

Use the Course to Build the Plan

The most recent Kona bike map placed aid stations around miles 15, 29, 38, 44, 53, 59, 74, 85, 98, and 103. That means the early course does not give you an aid station immediately after T1. Leave transition carrying enough fluid and fuel to execute the first hour without depending on the course.

The clustering around miles 44–59 matters because it overlaps the approach to and turnaround at Hawi. Use those stations to ensure the athlete reaches the descent with enough fluid/fuel on board rather than postponing intake until the return.

The final stations around 85–103 sit in the section where heat accumulation and fatigue are highest. These are not optional “top-off” stops. They are part of protecting the marathon.

Current On-Course Product Baseline

Recent Kona materials have used Mortal Hydration and Maurten products, but that is a planning baseline only. Confirm the 2026 exact drink formulation, bottle size, gels, caffeinated gel availability, cola, fruit, and personal-needs rules before finalizing the math.

Important: if the on-course hydration product supplies little or no carbohydrate, drinking enough fluid does not mean you are fueling enough. Hydration success can coexist with carbohydrate failure.

Cooling by Geography

  • Town / first Queen K miles: establish hydration before heat feels urgent.
  • Waikoloa → Kawaihae: begin using external water if solar load is building.
  • Hawi climb: keep intake steady even when wind occupies attention.
  • Hawi descent: protect a deliberate feeding window.
  • Queen K return: external cooling becomes increasingly important; use water on body whenever practical.

Get Out Before the Tent Gets Hot

Kona's changing area can become warm and crowded. Know exactly what is in the run bag and what order you will use it.

  • Rack the bike as required by the 2026 procedure.
  • Helmet off only after bike is secured.
  • Shoes, socks, race belt, hat/visor, nutrition.
  • Sunscreen if available.
  • Start cooling immediately once outside.

The first run aid station is not a surprise. Decide beforehand what you are taking there so you do not sprint past it on adrenaline.

The current official Kona run route totals approximately 1,009 ft / 307 m of gain. That is not mountainous, but it is meaningfully rolling, and the steepest obvious features arrive at moments when athletes are vulnerable to over-effort.

A. Kailua Pier → Palani → Kuakini
Immediate transition movement · crowds · elevated HR

Leaving T2, the course moves up Palani Road to Kuakini Highway. The first task is not pace. It is getting the body from cycling to running while cooling and beginning the run fueling sequence.

What you see: enormous crowd energy. What it means: perceived effort will be distorted downward. What to do: run slower than the crowd wants.

B. Kuakini → Hualālai Road → Aliʻi Drive
Transition into the oceanfront section

Turn south on Kuakini, right on Hualālai, then left/south onto Aliʻi Drive. The environmental feel changes quickly: more spectators, ocean proximity, and potentially more breeze.

Landmark: the turn onto Aliʻi. Cue: “settle into the marathon.”

C. Aliʻi Drive Outbound → Pāhoehoe Beach Park Area
Rolling · crowded · emotionally easy

The turnaround sits before Pāhoehoe Beach Park. Aliʻi is not flat; it rolls enough that pace can vary. Do not chase mile splits on every rise and dip.

Because the course feels social and alive here, athletes often run at a metabolic cost they cannot perceive yet.

If the first 10 km feels aggressively “race-like,” you are probably too hot.

D. Aliʻi Return → Hualālai → Kuakini
Back toward town · crowds rise again

After the Aliʻi turnaround, return north, turn onto Hualālai, then left/north on Kuakini. This is the last extended spectator-rich portion before the Queen K.

Do not let the return to town become a surge. The hard part has not started.

E. Kuakini → Palani Climb
The obvious early hill · major decision point

Turn right onto Palani and climb to Queen Kaʻahumanu Highway. This is the hill everybody remembers because it is visually obvious and arrives while athletes still feel capable of running it hard.

Walk deliberately if running it forces an unsustainable HR/power spike. The cost of pride here can be much larger than the time saved.

Landmark: top of Palani / Queen K. Cue: “the marathon changes now.”

F. Queen K North — Town → Honokōhau / Airport Corridor
Exposed · quieter · heat load becomes obvious

Once on the Queen K, spectators thin and the road becomes psychologically broad. The course uses the ocean-side/southbound lanes while heading north. You will recognize some of the bike environment, but now there is no aero speed and very little shelter.

Run power/HR/RPE, not the pace you saw on Aliʻi.

G. Queen K → Kaiminani / NELHA Approach
Long visual horizon · rolling road · Energy Lab anticipation

The road continues north toward the Natural Energy Laboratory of Hawaiʻi Authority. The danger here is beginning to “race the Energy Lab” before you have reached it. Stay in the current mile.

H. Kahilihili Drive → Makako Bay Drive
Entry into NELHA / HOST Park · environmental change

Turn left from Queen K onto Kahilihili Drive, then right onto Makako Bay Drive. This is the formal entry into the Energy Lab section. The surrounding industrial/research infrastructure makes it visually distinct from the highway.

What you see: the road finally turns away from Queen K. What it means: the famous section has begun. What to do: make it ordinary.

I. NELHA Interior / Makako Bay Turnaround
Late-race heat · out-and-back geometry · psychological compression

The course proceeds to the NELHA turnaround, then reverses direction within the complex. The section contains enough directional changes that it is more useful to think “next turn / next station” than “how many miles until Queen K.”

Do not negotiate with the whole marathon. Solve the next five minutes.

J. Kahilihili → Queen K South
Energy Lab exit · key race assessment

Turn right back toward Queen K and then right/south toward town. This is one of the most important moments of the race. You now know what your body has after the hardest environmental section.

If fueling is intact, mechanics are intact, and RPE is under control, permission can begin here.

K. Queen K South → Palani
Homeward · still exposed · outcome becomes relevant

Now you can begin using athletes ahead of you as targets. Continue taking aid-station cooling even if urgency rises. Late-race athletes often stop doing the boring things because the finish feels close.

Keep doing the boring things while you start racing.

L. Palani Descent
Steep downhill · late quads · town returns

Turn right down Palani. The downhill feels completely different after 20+ miles of running than it did when you climbed it earlier. Shorten stride slightly if needed and avoid excessive braking.

Landmark: bottom of Palani. Cue: “the quiet part is over.”

M. Kuakini → Hualālai → Aliʻi Drive Finish
Final town loop · finish-line noise

Turn left on Kuakini, right on Hualālai, then right onto Aliʻi Drive. Once you make the final Aliʻi turn, the tactical race is essentially over.

Look up. Stop calculating. Take the finish.

2025 Run Aid-Station Baseline — Verify for 2026

The most recent published guide placed run stations at approximately 1.3, 2.4, 3.5, 3.9, 5.0, 6.1, 7.4, 8.4, 9.8, 11.2, 12.1, 13.0, 13.9, 14.7, 15.7, 16.8, 17.8, 18.7, 19.7, 20.6, 21.5, 22.9, 24.3, and 25.1 miles. Several gaps exceed a mile. That matters in Kona heat. Finalize whether you carry a handheld/flask only after the 2026 station map is confirmed.

Do Not Chase Cool-Weather Pace in Kona Heat

QT2's traditional relationship uses run HR meaningfully above bike HR, but Kona requires context. The heat can raise HR 5–10 bpm relative to cooler races for some athletes. The correct response is not to blindly raise the target. It is to use HR as a stress gauge alongside pace/power and RPE.

First 3 Miles

  • Start slower than excitement wants.
  • Let stride settle.
  • Begin cooling immediately.
  • Do not judge pace.

Middle Marathon

Use power/HR/RPE to keep metabolic cost stable across rollers. Pace should be allowed to move. If pace slows in heat while effort remains correct, that is execution—not failure.

Second Half

Only increase effort when the athlete's state supports it: fueling functioning, no escalating heat symptoms, mechanics intact, and RPE appropriate. The second half of Kona is where permission is earned.

Make the Famous Part Ordinary

The Energy Lab's reputation is partly physiological and partly psychological. It arrives after prolonged exposure, it is quiet, it is hot, and it is famous for breaking people. That creates anticipatory stress before the athlete even arrives.

Three Rules

  1. Do not pre-suffer it. You do not need to start worrying about the Energy Lab on Aliʻi Drive.
  2. Shrink the time horizon. Once inside, your planning window may be one aid station.
  3. Use the exit as a checkpoint. The climb out is where the race can transition from preservation to competition.
Useful cue: “Nothing special is happening. I am running another section of the course.”

Fast Only Counts If You Can Use It

Bike Choice

A triathlon bike is the correct choice for nearly every athlete. Kona contains too much sustained aero riding to give away that advantage.

Wheel Depth

Crosswind control is the limiter. A deeper rear wheel is generally easier to manage than an equally deep front. Lightweight athletes and athletes with limited gust experience should favor control over theoretical aerodynamic gains.

2026 rule check: Kona has historically prohibited disc wheels. Confirm the 2026 World Championship rule before travel.

Helmet

Choose intentionally between aerodynamic gain and cooling. A rider who repeatedly sits up because of heat or discomfort is not realizing the aero benefit of the helmet anyway.

Gearing

No extreme climbing setup is required, but low enough gearing to keep the Hawi climb and Kawaihae return controlled is useful. The goal is to preserve cadence without power spikes.

Goggles

Bring more than one pair. Tinted goggles are useful insurance against glare. Do not rely on one race-morning gasket seal.

Run Kit

A visor or light hat can make ice management easier. Test anything designed to hold ice or cooling material before race week.

Most Bad Days Start Before They Look Bad

1. Racing the first 10 miles of the bike.
The athlete feels like everyone is passing. They surge through town. The cost shows up much later.
2. Chasing speed into the wind.
Average speed looks ugly, so power quietly rises. Kona does not care what the computer says.
3. Under-drinking early because it does not feel hot yet.
The deficit becomes obvious only when catching up is difficult.
4. Forgetting to fuel during the Hawi descent.
High speed and gusts occupy attention; 20–30 minutes disappear without calories.
5. Choosing wheels for Instagram rather than handling.
Repeated sitting up, braking, and fear erase marginal aero gains.
6. Running Aliʻi on emotion.
The first miles look incredible. The Queen K invoice arrives later.
7. Treating every elevated HR as permission because “Kona is hot.”
Heat drift is real. So are dehydration and over-pacing. Context matters.
8. Waiting until the Energy Lab to cool aggressively.
Heat management should have been continuous since the bike.
9. Doing too much during race week.
Expo, events, recon, and social time accumulate fatigue that never appears in TrainingPeaks.
